Programmes

Blocks with a stated intent.

Every programme is divided into blocks, and every block says what it is for. You always know what this week is doing and why it looks different from last week.

Foundation 12

Build the base. Learn the lifts. Earn the right to go heavy.

Twelve weeks that assume nothing. Every session teaches a pattern before it loads it, and the progression is slow enough that week twelve is genuinely stronger than week one rather than just more tired.

  1. 1–4PatternMovement quality under light load. Positions before numbers.
  2. 5–9AccumulateVolume climbs while intensity stays moderate. This is where the base is built.
  3. 10–12ExpressVolume drops, intensity rises. You find out what the base was worth.

Hypertrophy Block

Volume, proximity to failure, and enough recovery to keep coming back.

A five-day upper/lower split with autoregulated volume. You log reps in reserve, the program reads them, and the next week's volume moves accordingly rather than following a fixed spreadsheet.

  1. 1–3RampEstablish working weights and baseline RIR.
  2. 4–8OverreachVolume climbs to the edge of what you can recover from.
  3. 9–10Deload & TestCut volume hard. Let the adaptation surface.

Engine 8

Aerobic base first. Intensity second. In that order.

Most conditioning programs are eight weeks of being smashed. This is six weeks of building an aerobic base you did not have, and two weeks of using it. The difference shows up around week nine.

  1. 1–5BaseZone 2 volume. Unglamorous, and the entire point.
  2. 6–7ThresholdSustained hard efforts at the edge of steady state.
  3. 8SharpenShort maximal intervals on a finished base.

Reset 4

Restore range. Reduce load. Come back able to train again.

Four weeks of short daily sessions built to be done after work with no equipment and no motivation required. Designed for the point in a training year where something has started to hurt.

  1. 1–2OffloadReduce systemic load. Restore hip and thoracic range.
  2. 3–4RebuildReintroduce load into the range you just recovered.

Peak 16

One number, sixteen weeks, no wasted sessions.

A peaking block for people who already have a base and a target. Every session is accounted for against a single testing day at week sixteen. It is not flexible, and that is the point.

  1. 1–6VolumeThe largest workload of the block. Hard, submaximal, repeatable.
  2. 7–12IntensityLoad climbs, volume falls, specificity rises.
  3. 13–16RealiseTaper, open, and test.

Frequency

Everyday Strong

Three sessions a week that fit a real life.

Forty-five minutes, three times a week, designed around the constraint that actually stops most people: time. Full-body sessions with no redundancy, built so that missing one week does not break the block.

  1. 1–3EstablishFind working loads across six core patterns.
  2. 4–8ProgressLinear progression with a built-in catch for missed weeks.
